Muscles Involved in the Deadlift

The deadlift is a hip extension exercise held together by a rigid trunk. In order of how much work they do: the gluteus maximus and hip extensors, the spinal extensors holding the back in position, the hamstrings, the quadriceps off the floor, and the grip and upper back. Stance changes the balance, with sumo pulling asking more of the quadriceps and conventional pulling asking more of the hamstrings.

The order below reflects how much each group contributes to moving the bar and how often it turns out to be the limiting factor. All five work in every repetition, and the balance between them shifts with the stance you use.

Why you can trust this review

This is a documentary review of published biomechanics rather than a laboratory test run by us. The muscle groups considered were all of those with recorded electromyographic activity during the lift, including the gluteus maximus, biceps femoris, semitendinosus, vastus medialis and lateralis, rectus femoris, erector spinae at several levels, the abdominal wall, the trapezius, the latissimus dorsi, the hip adductors and the forearm flexors.

The order was decided on three things: the measured activity of each group during the lift, the contribution each makes to actually moving the bar, and how often that group is the reason a lift fails.

The main source read was Escamilla and colleagues' 2002 electromyographic analysis of sumo and conventional style deadlifts in Medicine and Science in Sports and Exercise, alongside subsequent electromyographic work on deadlift variants and published biomechanical analyses of both styles. Evidence checked in August 2026.

What could not be checked: electromyography records electrical activity rather than force, and the readings vary with load, fatigue and where the electrodes sit. The ranking is an informed reading of the mechanics rather than a measured league table.

How to read this if you are trying to lift more

Find where the bar actually stops. A lift that fails off the floor is usually a quadriceps and starting-position problem. A lift that fails at the knee is usually the back extensors. A lift that fails at lockout is the glutes. Watching where the bar slows tells you which of the five to train separately.

Separate a weak muscle from a weak position. Many failed lifts come from the hips starting too high or too low rather than from any muscle being weak. Filming from the side answers this in one set.

Expect the grip to fail first, and decide whether that matters. Grip is the fifth entry here because it limits so many people. Straps let the target muscles get trained; keeping some sets strapless keeps the grip developing.

Match the variation to what you want to train. Sumo shortens the range and asks more of the quadriceps. Conventional lengthens it and asks more of the hamstrings and back. Deficit and block pulls shift the emphasis further in either direction.

#1 Gluteus maximus and the hip extensors

What it is

The largest muscle in the body, running from the pelvis and sacrum to the top of the thigh bone, joined by the deeper hip extensors around it.

What it does in the lift

It drives the hips forward from roughly knee height to lockout, which is the half of the lift where most heavy attempts are won or lost.

How to tell it is working

The top half of the lift feels like the hips finishing rather than the back straightening, and the buttocks are what fatigue across a heavy set.

What the evidence supports

Hip extension is the dominant contribution to the deadlift, and the glutes are the primary hip extensor at the loads a deadlift involves. Escamilla and colleagues found no meaningful difference in hip extensor activity between the sumo and conventional styles, so the glutes work about as hard whichever stance you use.

When it is the weak link

The bar reaches the knees and then stalls, or the lift finishes with a lower back arch instead of the hips coming through. Both point to hip extension running out rather than the back giving way.

Why it ranks here

It is the muscle group that moves the most load through the most important part of the lift, and it is the one that determines what a heavy attempt looks like at lockout.

#2 The spinal extensors

What it is

The erector spinae, running in columns either side of the spine from the pelvis to the neck, together with the deeper spinal muscles beneath them.

What it does in the lift

They contract without shortening, holding the spine in a fixed position so that force generated at the hips reaches the bar rather than being lost in a folding trunk.

How to tell it is working

The lower back is what feels worked the day after a heavy session, and the last repetitions of a set feel like a fight to keep the chest up.

What the evidence supports

Erector spinae activity during the deadlift is high in both styles. Escamilla and colleagues found broadly similar paraspinal activity between sumo and conventional lifting, which is a useful corrective to the common belief that sumo spares the back entirely. The longer torso angle in the conventional style does lengthen the lever the back must control.

When it is the weak link

The hips shoot up first and the bar drags up the shins with a rounding lower back, usually just past the knee. That is the position where most back complaints in lifters begin.

Why it ranks here

The lift is only as heavy as the trunk can stay rigid. This group rarely gets the credit for moving the bar and is very often the reason a heavy attempt fails.

#3 The hamstrings

What it is

The three muscles at the back of the thigh running from the sitting bone to below the knee, which both extend the hip and bend the knee.

What it does in the lift

They assist hip extension throughout, and they are loaded in a lengthened position at the bottom of the lift, where the hip is at its most bent.

How to tell it is working

A stretch felt at the back of the thighs as the bar passes the knees on the way down, and soreness there for a couple of days after a heavy or novel session.

What the evidence supports

The conventional deadlift produces greater hamstring activity than the sumo style, which follows from the greater hip flexion angle and the longer range the hips travel through. This is one of the clearest differences between the two variations in the literature.

When it is the weak link

Rarely the reason a deadlift fails outright, and often the reason a lifter is sore for four days. Hamstring soreness after deadlifting is normal; a sharp, localised pain high at the back of the thigh is a different matter and is covered in our guide to hamstring pain.

How to train it separately

Romanian deadlifts for the lengthened position, and Nordic curls or leg curls for the knee-bending role the deadlift never trains.

Why it ranks here

It contributes real force to hip extension and takes the most muscle damage of any group here, which is why it dictates how a lifter feels for the two days afterwards.

#4 The quadriceps

What it is

The four muscles on the front of the thigh that straighten the knee, with three of them crossing only the knee and rectus femoris also crossing the hip.

What it does in the lift

They straighten the knee to get the bar moving off the floor, and their contribution largely ends once the bar passes the knees.

How to tell it is working

The first few centimetres feel like a leg press. If the bar breaks the floor easily and stalls later, the quadriceps are doing their part.

What the evidence supports

This is the clearest difference between the two styles. Escamilla and colleagues found significantly greater vastus medialis and vastus lateralis activity in the sumo deadlift, which follows from the more upright torso, the wider stance and the greater knee bend at the start.

When it is the weak link

The bar will not break the floor, or it breaks the floor only when the hips rise first, which converts the start into a stiff-legged pull. Both suggest more knee extension strength is needed off the floor.

Squats to full depth and deficit deadlifts, both of which extend the range the knee has to work through.

Its contribution is real and it is confined to a short part of the lift, which is why it sits below the three groups that work throughout.

#5 Grip, forearms and upper back

What it is

The forearm flexors holding the bar, and the trapezius, rhomboids and latissimus dorsi holding the shoulders and the bar position.

What it does in the lift

The hands are the only connection to the bar, and the upper back stops the shoulders rolling forward and the bar drifting away from the body.

How to tell it is working

The fingers start to open on the last repetitions, and the area between the shoulder blades aches the following day.

What the evidence supports

Trapezius and latissimus dorsi activity is substantial during the deadlift, and the lift is one of the more effective grip-strengthening exercises available simply because of the loads involved. Grip strength is also the most common practical ceiling on deadlift training in people who do not use straps.

When it is the weak link

The bar rolls out of the fingers before any other muscle group has been fully challenged, which means the target muscles are being undertrained.

How to train it separately

Why it ranks here

It contributes the least force to moving the bar and it is the most common reason a set ends early, which makes it worth training deliberately rather than hoping it keeps up.

The second column explains why deadlifting feels different from most exercises. Two of the five groups never change length at all; they hold a position while the hips do the moving.

Which variation should you choose?

If you want the most hamstring and back development, pull conventional. The longer range and greater hip flexion angle are what produce it.

If you have long legs and a short torso, sumo often feels stronger, because it shortens the distance the bar travels and lets the torso stay more upright.

If your lower back is the thing that objects, a trap-bar deadlift sits between the two styles, keeps the load closer to the body and reduces the demand on the spinal extensors while keeping the hip work.

If your grip is what ends every set, use straps for the heaviest two sets and keep the lighter sets strapless. That trains the target muscles properly while the grip catches up.

If you are new to the lift, start with a Romanian deadlift for several weeks to learn the hinge, then add the pull from the floor. Almost every technical problem in a deadlift is a hinge problem arriving under load.

What muscles does the deadlift work?
The deadlift is a whole-body lift with the hip extensors doing most of the work. In order of contribution: the gluteus maximus and hip extensors, the spinal extensors that hold the back rigid, the hamstrings, the quadriceps at the start of the lift, and the grip, forearms and upper back holding the bar and the shoulders in place. The abdominal wall works throughout to keep the trunk stiff.

Is the deadlift a back exercise or a leg exercise?
Both, and the split depends on the variation. The conventional deadlift is a hip and back-dominant lift, while the sumo deadlift shifts more work to the quadriceps because the torso stays more upright and the knees start more bent. Escamilla and colleagues measured exactly this in 2002 and found significantly greater vastus medialis and vastus lateralis activity in the sumo style.

Does the deadlift work your lower back?
Yes, heavily, and that is a feature rather than a flaw. The erector spinae work isometrically to stop the spine folding under the load, which is why deadlifting builds back strength and why a set feels like back work. It also explains why the lift is the first to come out of a programme when a back is irritable.

Sumo or conventional: which is better?
Neither is better in general, and they train slightly different things. Sumo puts more work through the quadriceps and shortens the range the bar travels; conventional puts more through the hamstrings and back extensors over a longer range. Hip anatomy and limb proportions usually decide which feels stronger, and both are legitimate.

Why do my hamstrings hurt after deadlifting?
Because the hamstrings are loaded in a lengthened position, which produces more muscle soreness than most other patterns. Soreness spread across the muscle belly that appears the next day and settles within three or four days is normal training soreness. A sharp pain felt at a specific point during a lift, particularly high up near the sitting bone, is different and worth having assessed.

Does the deadlift work your abs?
It works the abdominal wall hard, in its bracing role rather than through movement. The trunk muscles contract to keep the spine rigid so that force from the hips reaches the bar, and they work as an isometric unit for the whole repetition. It builds trunk stiffness effectively, though it does not train the abdominals through a range.

How often should I deadlift?
Once or twice a week for most people. The lift is heavy, it works a large amount of muscle at once, and it takes longer to recover from than most exercises. One heavy session plus one lighter variation such as a Romanian deadlift is a pattern that suits most people who are not competing.
